CONNECTION
The Warmup song is all about mobility to get the
team moving and muscles primed and prepped
for an epic 30 minutes. The moves are designed
to increase load as the body warms up. Enjoy
connecting with the class, building energy and
enthusiasm. Coach the technique for the Burpee
really well for Track 5 as there are more Burpees
to follow in this workout.
TECHNIQUE
SQUAT PULSE, HEEL RAISE
 Feet outside hip-width
 Knees out
 Butt back
 Hips and knees to 90 degrees
 Chest up
 Heels lift
 Squeeze butt as you lift heels
BACKWARD-STEPPING LUNGE WITH
ROTATION
 Long step back
 Front knee out
 Hips square
 Chest up
 Front thigh parallel to floor
 Back knee down towards floor
 Rotate from the center of chest over front
thigh
PUSHUP
 Hands outside shoulders
 Chest in line with elbows
 Long spine
 Butt down
 Abs braced
OPTION: ON KNEES
SQUAT WITH PLATE PRESS OVER HEAD
 Plate starts high on collarbones
 Elbows under plate
 Chest up in Squat, plate at collarbones
 Plate presses over head on rising from Squat
 Elbows slightly forward
 Abs braced
BACKWARD-STEPPING LUNGE WITH PLATE
ROTATION, PLATE TO CHEST
 Long step back
 Front knee out
 Hips square
 Chest up
 Elbows wide
 Plate hard to chest in rotation
JUMPING LUNGE WITH PLATE TO
COLLARBONES
 Plate stays high on collarbones
 Jump the legs in Lunge
 Use Lunge to absorb landing
 Front thigh parallel to floor
 Drive out of front heel
 Front knee out
 Abs braced
 Chest up
OPTION: BACKWARD-STEPPING LUNGE
SQUAT BURPEE
 Squat, jump back into Plank position, jump
forward into Wide Squat
 Feet outside hip-width
 Butt down and back, just above knee-height
 Use Squat to transition
 Chest up
 Abs braced as feet jump back
 Hands under shoulders
 Back long, strong and straight
OPTION: WALK FEET OUT AND IN, NO JUMP
NARROW ROW
 Chest up
 Feet underneath hips
 Tip forward from the hips
 Pull bar from knees to belly
 Elbows in close to sides
LUNGE, SQUAT WITH BAR ON BACK
Same Squat and Lunge technique as above
 1 Lunge (L), 1 Squat, 1 Lunge (R), 1 Squat
 Bar onto meaty part of back
 Elbows under bar
 Chest up
 Knees out
 Long step back
 Sit hips down and back
